4 Rounds
AMRAP in 4 minutes of:
5 Pull-ups
10 Kettlebell Swings
20 Double Unders
Rest 2 minutes between rounds
Intensity should remain high, so if you cannot string significant numbers of double unders together, do 2x single unders.
At the beginning of the next round, begin where you finished the last round. So if you did 5 Pull-ups, 10 KB Swings, and 5 Double Unders, start with 15 Double Unders at the beginning of the next round. Post total rounds and additional reps completed in total to comments.

    Great Newsletter by the way. PCF has been great for me too. Very happy with all the coaching, WODs, and especially the progress.

    Only suggestion at this point is can we have the small white boards back in the front of the box? They went away for painting and they’re missed. People who can’t count (me) really appreciated them.

    Awesome WOD today…I did 11 rounds plus 5 PU/10KB swings. 30# KB.

    I also got my first consecutive DUs EVER. I did 20 in a row!!! (I figured it out from watching John…and suddenly, it all “clicked.” – so, thanks, John – I got another PR today. This is a good week for me!)

    I am still soooo far away from consecutive DUs and unassisted PUs, but I earned every one of these today. PUs with blue/orange band, KB = 30#.

    Aw crap – as I was showering and reflecting on my math…I actually did 10 rounds…5 PUs and 10 KB swings. I always have counting issues! I was “in” my 11th round, but didn’t complete it. Ugh. Still happy, though – it was good, hard work.

    2) Regional Qualifier: The entry has been updated with the location in Logan, OH – Kaeppner Woods. For those of you that are not familiar with the Hocking Hills area: wwwdothockinghillsdotcom it would be a great place to enjoy the scenery. For those of you competing you will really get to enjoy the scenery as the terrain is brutal, expect to be tested. We will not be confined by a warehouse, there is 200+ acres and a large comp area to lay out the gauntlet for 2010.

    Hey guys, does anyone here have any advice on preventing hand rips? I am filing my calluses down, but am still getting multiple rips anytime we do a pull up WOD. I use a pedi-egg sort of thing and it works really well in getting rid of them, but I tear anyway. I have climb on and that helps a lot with healing, but I need something more than what I’m doing to prevent them at all. I filed them a lot last night and this morning, but still got 3 rips today. 2 of them in places without a callus even being there. Thanks :)

    Kari,

    I know there are a ton of pages and links that folks can give you on hand rips but it sounds like you are doing the right things. Couple thoughts though:
    1) there is such a thing as filing them down too much. You want them to be a little tough so that they can withstand the friction just not so big that they fold over on themselves during pull-ups (and thus rip). You normally know when you have gone too far if they feel a little sensitive to touch. Also, I use a pediegg on the hand initially for big ones and then a nail file to make them smooth on the edges
    2) I typically make hand wraps for any WOD with pullups above 50 reps. Not necessarily because I believe my hands will rip but because the few times they do it slows me down for a couple days in workouts while I recover. Again, sites to show you how to do this but happy to show you as well.

    Yeah Curtis showed me how to make tape gloves, I was hoping to avoid using them just because they feel awkward, but if that is what will prevent them, I can get used to it. Lately it seems as though I’m in cycle of rip, healing, rip, healing, etc. and it does slow me down when I’m in the healing part of the phase :) I just started doing unassisted pull ups a month or so ago, so maybe that has something to do with it.

    Thanks Rich and Leigh, I’ll try and start using tape more for a WOD like today. I was kind of hoping there was something out there I wasn’t aware of :)

    Kari,
    you should trust The Situation on this issue, as you can see he is constantly rubbing his body. As you know he has a low tolerance for pain so his hands must be kept silky smooth. Last I heard he was completing the definitive works on the subject so remember, for smooth hands don’t use palmolive, talk to Rich.

    11 rounds RX’d which is down from where it would have been a month ago but well worth the trade off.

    I did this WOD on my own at Redpoint crossfit in NC. I didnt read through the note at the bottom of the WOD before i went so i started each round with pull-ups instead of starting where i left off…

    9 complete rounds plus 15 pullups
    1st round: 3 rounds in 4:06
    2nd round: 2 rounds plus 5 PU in 4:02
    3rd round: 2 rounds plus 5 PU in 3:54
    4th round: 2 rounds plus 5 PU in 4:07

    Although I didn’t post yesterday, I did read the newsletter. Like some of the other members, PCF was one of the best things that happened to me over the course of this year. And not only because it started with a full weekend of one-on-one foundations with Dan (although that’s a big part of it). I really appreciate the thoughtfulness and feedback that the coaches put into keeping PCF an evolving community.

    Aaron, nicely programmed WOD. The limiting factor was the lungs for sure. Never really reach full muscle fatigue like some other metcons but was definitely on the cusp.

    Nice to WOD with everyone tonight at the 7. Because my back just can’t handle double unders, subbed 135# DL by five. Did the first 4 min rounds of pullups strict.

    You guys that did the D/Us and got into the Teens, very impressive – I was doing many fewer total reps and still just got to 16 – had I been doing D/Us I probably would have done at least 4 rounds less.

    Also, after posting the wonder that is Tuf Foot I opened two blisters today . . . I think the combo of DL, KB Swing (50#) and Pullups was just too much for the hands. Lesson learned.

    Also, see food diet is going well. Sheet cake for breakfast was a new low (high?).

    14 + 10 KB swings w singles. I tried the running jump rope, but kept messing up so switched to singles. Also, used a 2 pood KB for as much as possible (till grip was going) which was 4 sets on the round, 3 on the second, 2 on the third and finished the rest of the sets with 1.5 pood. It is amazing how light the 1.5 feels shortly after swinging the 2 pood around. I feel I kept within the intent of the and keeping intensity with the 2 pood addition. Just wish I could do double unders…

    11 rounds, using red, and then black, and then both bands for pullups. Sheesh. Pullups continue to frustrate me. Also, did 40 singles each round, instead of the 20 DUs. Next year, will concentrate on DUs.
